What yoga poses help with tight shoulders?

Mister.Yoga — Mobility & Recovery

Marta

Hi everyone 🌿 I’ve been dealing with super tight shoulders and upper back from working at a laptop all day (and honestly, stress too). By the end of the day my neck feels stiff and my shoulders creep up toward my ears.

I do a short yoga flow at home 3–4 times a week, but I’m not sure which yoga poses actually help with tight shoulders (and which ones might make it worse). I also notice that in Downward Dog my shoulders feel “stuck” and I tend to dump weight into my wrists.

What poses or mini-routines have helped you loosen shoulder tension and improve mobility? If you have any cues (like where to feel it, or how to breathe) I’d really appreciate it. I’m not looking for medical advice—just safe ideas to try, and I’ll check with a professional if anything feels sharp/painful.

Anand

Tight shoulders often come from prana being held in the chest and throat region—many of us unconsciously “brace” the heart space. Work gently with breath first.

Try: Child’s Pose with arms extended (Anahatasana / Heart Melting Pose if available), Cat–Cow, and Thread the Needle. Breathe slowly through the nose, lengthen the exhale, and imagine the breath softening Vishuddha (throat) and Anahata (heart) chakras.

In Downward Dog, think less “push” and more “length”: bend the knees, lift the hips, spread the fingers, and let the shoulder blades glide—no forcing. If pain is sharp or radiating, pause and consult a teacher or physio.

Ok shoulder glow-up time 😌✨ Tight shoulders from laptop life are sooo common.

My go-to poses:

- Thread the Needle (instant “ahhh”)

- Puppy Pose / Heart Melter

- Dolphin Pose (but keep it chill)

- Eagle arms (even seated!)

- Cow-face arms with a strap

Mini routine (5–7 mins): Cat-Cow x 6, Thread the Needle both sides, Puppy Pose 5 breaths, then Eagle arms 5 breaths each side. Pro tip: exhale like you’re “melting” your traps away 😂 If Down Dog hurts wrists, do it with bent knees + focus on pushing the floor away through knuckles, not collapsing. 💗

Rocco

Do not stretch blindly.

For tight shoulders:

1) Cat–Cow. Move scapulae. Coordinate breath.

2) Thread the Needle. Shoulder stays down. Neck long.

3) Puppy Pose. Ribs in. Do not flare.

4) Dolphin. Forearms parallel. No elbow splay.

5) Gomukhasana arms with strap. No pain.

Downward Dog: bend knees. External rotate upper arms. Press thumb and index knuckle. Shoulder blades upwardly rotate. Hold 5 slow nasal breaths. Stop if numbness or sharp pain.

Serena

Oh honey, shoulders carry so much of our “shoulds” 🥺💜 For tight shoulders, yin-style holds can be so soothing.

My favorites:

- Melting Heart (Puppy) with a pillow under the chest 😌

- Supported Child’s Pose (knees wide, arms relaxed)

- Thread the Needle (rest your head on a block if needed)

- Reclined Twist with arms in cactus 🌙

Stay 2–4 minutes, breathe softly, and keep the sensation “sweet,” never sharp. If emotions come up, totally normal 😭✨ Sip some water, then rest. You deserve gentleness 💕🧘‍♀️

First: tight shoulders won’t be fixed by buying a new matching set and “manifesting posture” on Instagram 😇 Real yoga isn’t posing for likes.

Second: basics actually work. Do puppy pose, thread-the-needle, and learn how to stop shrugging in every plank/down dog. Most people treat Down Dog like a wrist-punishment contest.

Also: if your shoulder feels pinchy, stop doing the flashy binds. Your rotator cuff doesn’t care about your aesthetic. 🙃

Pina

Following because same!! 😭🧘‍♀️ I’m new and my shoulders are like… rock hard from desk work.

Question: when I do Thread the Needle, where am I supposed to feel it? I feel it mostly in my neck and I get scared I’m doing it wrong 😅 Also do you guys use blocks/blankets for this stuff? And is it normal to shake in Down Dog?? 🙈

Teo

Tight shoulders are usually a combo of thoracic stiffness + scapular control issues + stress tone. Yoga can help, but I’d treat it like “daily mobility dose.”

High-ROI poses/drills:

- Puppy pose for shoulder flexion + thoracic extension

- Dolphin for serratus + overhead stability (controlled)

- Thread the needle for posterior capsule / upper back

- Chest opener on a bolster (supported fish) for desk posture

Track outcomes: better sleep (less sympathetic tone), HRV improvements after evening parasympathetic breathing (4–6 sec exhale), and less morning neck stiffness. If you get tingling/numbness, don’t push—get assessed.

Lili

okkk tight shoulders = stuck energy + heavy vibes 🥺💗✨ try doing heart-melty puppy pose under the soft lilac moon energy (even if it’s daytime lol)

I love:

- Thread the Needle (feel the sparkles in your shoulder blade??)

- Eagle arms (like hugging your aura)

- Supported fish pose (opens heart chakraaaa)

Light a candle, hold a rose quartz, breathe like you’re exhaling gray clouds 🌫️➡️🌸 and don’t force it!! your body is listeninggg.

Nico

In hot yoga, shoulders loosen fast… mostly because you’re basically a sweaty noodle after 30 minutes 😅

Poses that helped my tight shoulders:

- Dolphin (forearms down, shoulders on fire)

- Puppy pose between sets

- Garudasana arms during standing series

- Half locust / locust variations for upper back strength

But big note: heat makes you THINK you’re more flexible. Don’t yank into binds. Let the sweat do the work, breathe, and build endurance. If it pinches, back off.

If anyone reading is pregnant (or postpartum), shoulder tightness is sooo common from posture changes and stress 💜🤰

Gentle, usually-safe options:

- Seated Cat–Cow with hands on knees

- Thread the Needle very softly (or skip if it feels compressive)

- Eagle arms seated (great for upper back)

- Wall-supported chest opener (forearm on wall, turn gently)

Keep breaths slow, avoid pushing into deep backbends, and prioritize comfort. If you have any pain, dizziness, or symptoms that worry you, please check in with your healthcare provider 🙏✨

Tight shoulders are where people store the “signal interference.” You can feel it when the body blocks the higher frequencies.

Do slow nasal breathing + long exhales, then open the thoracic gate: puppy pose and supported fish. Add gentle neck lengthening and stillness. When the shoulders release, the third-eye clarity increases—because the channel is less compressed.

Just don’t force it; forcing is ego. The body knows when the frequency is too high.

Zen

Soft shoulders.

Long exhale.

Space appears.

Former CrossFit bro here turned yoga person 🙋‍♀️😂 Tight shoulders usually = lots of pressing + desk hunch.

What helped my mobility + recovery:

- Puppy pose (daily)

- Thread the needle (post-WOD)

- Dolphin holds (strength + control)

- Reverse prayer / cow-face arms with a strap

- Supported fish over a rolled towel (thoracic extension)

Key: don’t just stretch—build strength in the new range (dolphin, scap push-ups, locust). Your shoulders will thank you 💪🧘‍♀️

Bianca

For tight shoulders I love a “slow aesthetic” routine: candle, soft playlist, and a comfy setup on a premium mat (my grippy one literally changed my Down Dog) 🕯️🤍

Pose picks:

- Puppy pose with forearms on a block

- Thread the needle with a cute little cushion under the head

- Eagle arms seated

- Supported fish on a bolster

Also: consider a strap for cow-face arms—no need to fight your body. And yes, good leggings help you feel put-together even when you’re melting 😅✨

Shoulder tightness is often a resistance around the heart and throat—Anahata and Vishuddha. Begin with conscious breath and mantra.

Practice:

- Sukhasana, spine tall. Long deep breathing.

- Shoulder rolls with breath, then “Eagle arms” to wrap and release the upper back.

- Puppy pose or Anahatasana, allowing the heart to bow.

You may add a gentle mantra like “Sat Nam” on the exhale. Let the nervous system feel safe; then the energy can move. Never push through pain—release comes from awareness.

Fede

My shoulders are tight because they’re holding up my personality and also my entire laptop career 😭😂

Puppy pose helps until it turns into “why am I like this” pose. Thread the needle is great but I always exit it like a confused turtle.

Anyway: 5 breaths each side, don’t force, and if you hear weird crunchy sounds… same 🤝 (unless it hurts, then pls don’t be a hero).

Rina

If you want shoulder relief without getting down on the floor, chair yoga can be wonderful and very safe.

Try these gently:

- Seated shoulder rolls, then shoulder blade squeezes (like tucking blades into back pockets)

- Seated eagle arms (lift elbows slightly, breathe)

- “Thread the needle” variation: sit tall, reach one arm across the body and hug it in

- Wall chest stretch: forearm on wall, turn your body a little

Move slowly, breathe normally, and stop if you feel sharp pain or tingling. Little and often works best.

Aysha

In Ayurveda, shoulder/neck tightness often shows up when Vata (stress, dryness, overwork) is high, or when posture keeps the chest closed.

Yoga-wise: cat–cow, puppy pose, and gentle supported fish are beautiful. Pair it with calming breath (long exhale).

Lifestyle support: warm sesame oil self-massage on shoulders (abhyanga) before a warm shower, and soothing teas like ginger + tulsi or chamomile (if they suit you). Keep it gentle—your nervous system is part of the “stretch.”

Max

Ok but like… how fast can we unlock open shoulders 😤🔥 I want that comfy Down Dog ASAP.

I’m doing puppy pose daily and dolphin holds, but should I do it 2x/day? Also is it better to hold 30 sec hard or 3 min easy? I don’t wanna waste time lol 😅

Irene

Tight shoulders were one of my biggest anxiety tells. Like my body was bracing all day without me noticing.

What helped me most wasn’t even the “hard” poses, it was slow ones with breathing:

- Child’s pose with forehead supported

- Thread the needle (very gentle)

- Legs up the wall with cactus arms

I do 5 minutes at night with a long exhale and it’s like my shoulders finally realize they’re safe 🥺🌙 If anything feels pinchy, I stop and reset.

Tommi

In the Yoga Sutras, practice is steadiness with ease (sthira-sukham asanam). Tight shoulders are often what happens when we chase “shape” over sensation.

For shoulder opening, choose postures that invite ease: puppy pose, thread the needle, and gentle supported heart openers. Let breath be the guide—if breath becomes strained, the posture has become ego.

The Gita also points to balance: effort without violence. Over time, the body learns trust, and the shoulders release.

Luca

When my shoulders get tight I do my morning routine like in Bali vibes 🌴✨ I wake up, no phone (digital detox), and do puppy pose + thread the needle and 5 min breathwork.

Also doing a slow flow after matcha helps me so much, and my posture look better already. If you can, a retreat is life changing, you will feel brand new 😍🙏

Sara

Which poses help is individual.

Evidence: yoga can improve pain and function in some neck/shoulder conditions, but results vary. Show studies.

Practical: choose low-risk mobility.

- Cat–cow.

- Thread the needle.

- Wall chest stretch.

- Supported fish.

Avoid aggressive binds if you have impingement-like pain. If symptoms persist, get assessed.

Mimi

Aerial yoga was a game changer for my tight shoulders because the hammock supports you while you open 😍🪽

If you ever try it:

- Supported chest opener in the hammock (like a floating fish)

- Aerial puppy variation with hands in fabric

- Gentle assisted thread-the-needle vibe

On the mat, puppy + eagle arms still win. But the feeling of traction + “space” in the shoulders from aerial is soooo good (and you feel like a cute floating dumpling) 😅

Nadia

Marta, you’re absolutely not alone 🫶💜 Desk shoulders are REAL, and it’s so brave that you’re listening to your body instead of pushing through.

A super safe little combo that many people here love:

- Cat–cow (slow)

- Thread the needle (support your head)

- Puppy pose (back off if it’s too intense)

- Finish with a hug: wrap arms around yourself and breathe

And please remember: progress isn’t linear 🥺✨ If anything feels sharp/pinchy or you get tingling, it’s totally okay to stop and ask a teacher/physio for help. We’re here with you!
