I’m not in severe pain, just that “compressed” feeling in my lower back and between my shoulder blades. I’d love to build a small routine of yoga poses that help with stretching the spine (not just hamstrings). Bonus if it also helps posture.

I get a bit nervous about deep backbends and I don’t want to aggravate anything. What poses or sequences do you recommend for spinal lengthening and gentle decompression? Any breathing cues that make it more effective?

For spinal length, think of creating space from the base of the spine up to the crown, guided by breath. Gentle classics: Marjaryasana–Bitilasana (Cat–Cow) to awaken the energy flow along sushumna nadi, then Adho Mukha Svanasana (Downward Dog) with soft knees to lengthen the back body.

Add Balasana (Child’s Pose) as a resting “listening” posture—breathe into the back ribs, feel the spine widen. A beautiful pose for the whole spine is Bhujangasana (low Cobra) done mildly: inhale, lift the heart forward and up, but keep the back of the neck long.

If you want a calming decompression, try Supta Matsyendrasana (supine twist) slowly—twists can feel like wringing out tension, but never force. Breathe as if you’re sending prana to the tight places, and keep the mind soft. If anything pinches, reduce range or ask a teacher to observe you.

- Cat-Cow x 6–10 (match breath: inhale cow, exhale cat)

- Puppy Pose (Anahatasana) for upper back/shoulders (keep hips over knees)

- Thread the Needle (shoulder + upper spine twist)

- Low Lunge + gentle twist (hands to heart, rotate from ribs)

- Seated Forward Fold but with BENT knees (think length, not reach)

- Supine twist + happy baby to finish 😌💗

Cue that helps: inhale = make space, exhale = soften. Don’t chase the “deep” stretch. Chase the smooth breath. If you ever feel sharp stuff in the low back, back off and keep it cozy.

1) Cat–Cow. Hands under shoulders. Knees under hips. Move one vertebra at a time.

2) Downward Dog. Push the floor. Lengthen spine. Do not round the lumbar. Bend knees.

3) Locust (Salabhasana) or low Cobra. Lift chest by spinal extension, not by hands. Glutes light.

4) Seated twist. Spine tall first. Then rotate. Exhale to rotate. Never collapse.

Work 5 breaths each. Stop if you feel pinching, tingling, or pain. Get in-person correction if unsure.

- Supported Child’s Pose (pillow/bolster under your chest) 😌

- Melting Heart / Puppy Pose (great for upper back) 💗

- Jefferson curl is NOT yoga, but I’d avoid it if you’re unsure.

- Half lift (flat back) to train elongation

- Sphinx/Cobra for extension

- Supine twist at the end (when you’re cooked)

But if heat makes you dizzy or you’re new, keep it gentle and hydrated. “Detox” talk aside, it’s mostly sweat + mental endurance. Listen to your body.

Aerial moves that feel amazing for the spine:

- Supported backbend in the hammock (super gentle)

Of course, go to a trained instructor and tell them you want “gentle decompression,” not big drops. But if you love that stretched-out feeling, aerial is chef’s kiss ✨
