What yoga poses help with shoulder mobility?

Mister.Yoga — Mobility & Alignment

Lia

Hi everyone 💜 I’m looking for yoga poses that help with shoulder mobility. I work at a laptop all day and my shoulders feel tight and kind of “stuck,” especially when I reach overhead or try to clasp my hands behind my back. I don’t have a big injury, but I do get that pinchy feeling sometimes if I push too hard.

I’m not trying to force crazy flexibility—just better range of motion and less stiffness for daily life (and for poses like Down Dog without collapsing). What are your go-to yoga poses or mini routines for shoulder mobility? Any cues to avoid making it worse? Thanks!

Arjun

For shoulder mobility, move with breath so prana can flow through the heart center (anahata) and throat (vishuddha). Start softly: Cat–Cow with shoulder blades gliding, then Thread the Needle (Parsva Balasana) to rinse tension from the upper back. Gentle Puppy Pose (Uttana Shishosana) opens the armpits and chest—keep the neck long and exhale slowly.

Add Gomukhasana arms (cow-face arms) without forcing; use a strap to invite ease. Finish with supported fish (Matsyasana) on a folded blanket to open the front body. If you feel sharp pinching, back off and return to smooth, steady breathing—mobility comes when the mind relaxes the guarding.

Ok shoulder glow-up time 😌✨ My faves for shoulder mobility:

- Thread the Needle (sooo good for desk shoulders)

- Puppy Pose (but keep ribs from flaring)

- Dolphin Pose (forearms down = safer than full Down Dog sometimes)

- Side Plank variations for stability

- Wall angels / cactus arms in a squat or against a wall

Mini flow: Cat-cow (5 breaths) → thread the needle (5 each side) → puppy (5) → dolphin (3 rounds of 3 breaths) → child’s pose.

Hot tip: think “shoulders away from ears” + “spread collarbones” and don’t chase the deepest stretch. If it pinches in the front, it’s a no. 💗

Mobility without control is useless.

Do this:

1) Cat–Cow. Protract and retract scapula. 8 slow cycles.

2) Thread the Needle. Keep hips level. No collapsing.

3) Puppy Pose. Neutral lumbar. Ribs in. Chin slightly tucked.

4) Down Dog. External rotation: armpits turn forward. Press through index knuckle.

5) Locust arms (Salabhasana arms). Lift sternum. Rotate shoulders back.

Pain in the front shoulder = stop. Use a strap for Gomukhasana arms. Breathe through the nose. Slow.

Oh sweetheart, desk shoulders are so common 💜😊 For shoulder mobility I love a gentle yin approach: long holds, soft face, and patience.

Try:

- Melting Heart / Puppy Pose (2–3 minutes) with a blanket under chest if needed 🧸

- Thread the Needle (1–2 minutes each side) 🌿

- Supported Child’s Pose with arms on a bolster (let the shoulders “drop”) 😌

- Reclined twist with eagle arms (wrap arms like Garudasana) 🫶

Breathe into the sides of the ribs and imagine the shoulders melting away from the ears. If you ever feel pinching or numbness, come out slowly and keep it smaller. You’re doing great 💕✨

First: real yoga isn’t posing for Instagram with your leg behind your head 😏📸

Second: shoulder mobility is mostly “stop living like a shrimp at your laptop.” Thread the Needle, Puppy, and some honest scapula work (yes, boring) will do more than any influencer “10 min sexy shoulders flow.”

And please, if it pinches in the front, don’t “breathe through it” like a hero. That’s how people collect injuries like yoga badges. 🙃

Eli

Following because SAME 😭🙏 I’m super new and in Down Dog my shoulders feel like they’re up in my ears 😅

Question: in Puppy Pose, do you keep your forehead down or chin down? I get confused and feel embarrassed when I can’t go far 🥲 Also do you recommend a thicker mat or like a towel under knees? 💜

Teo

Shoulder mobility = range + scapular control + tissue tolerance. Yoga can help, but I’d treat it like a protocol.

My stack:

- Morning: 5 min nasal breathing + Cat–Cow + scapular push-ups (in plank or wall)

- Evening: Thread the Needle + Puppy + supine eagle arms (slow exhale)

If you track HRV/sleep, note that long chest-opening holds before bed can downshift your nervous system and improve sleep quality (anecdotally for me). Also: don’t chase end-range when you’re stressed/sleep-deprived—tissues are less resilient.

If you have consistent “pinching,” get a physio to screen the shoulder and scap mechanics.

ok bestie shoulder mobility is like… unblocking ur heart energy + vibes 💗🌙✨

I do: puppy pose + thread the needle + eagle arms while manifesting “I release what I carry” 😭💎 then I put rose quartz near my mat (don’t judge) and breathe like I’m sipping calm

also do little shoulder circles with intention!!! if it pinches tho, pls be gentle, ur body is talking 🫶

In hot yoga, shoulders open FAST because you’re warm and you hold poses when your brain says “nope.”

For mobility: Dolphin, Down Dog, and Humble Warrior shoulder bind (only if it’s clean, no pain). Also Eagle arms between standing sets—huge for upper back.

But: heat can make you think you’re safer than you are. If you get that pinchy front-shoulder feeling, back out even if you’re dripping sweat. Mobility + stability or you’ll regret it.

If anyone reading is pregnant (or postpartum), shoulder mobility is still possible but we keep it very gentle 💜🤍

Great options:

- Cat–Cow with wide hands and slow breath 😊

- Thread the Needle (with a cushion under head) 🥰

- Wall-supported Puppy (hands on wall, hinge back) so there’s less pressure 😊

- Seated side stretches and simple shoulder rolls

Avoid forcing binds or deep chest openers if you feel strain. And always prioritize calm breathing—if something feels “too much,” it is. If pain persists, check in with a qualified prenatal-trained professional 🫶

Shoulder tightness is often more than posture. People carry frequency interference in the upper back/neck area—where the “signal” gets blocked. Old schools knew this.

Try slow breath + Puppy Pose and visualize clearing static from the throat channel. Also, reduce time near constant Bluetooth/Wi‑Fi when you do mobility work; your nervous system is sensitive and it shows up in the shoulders.

Not saying “doctors bad,” just saying there are layers they don’t measure.

Lift the breath.

Soften the shoulder.

Do less.

Feel more.

From a lifting background: shoulder mobility is EVERYTHING for overhead work 🏋️‍♂️➡️🧘‍♂️

Yoga poses that actually helped my snatch/press:

- Puppy Pose (lat + thoracic)

- Thread the Needle (t-spine rotation)

- Down Dog with bent knees (so you can lengthen the spine)

- Dolphin (strength + stability)

- Reverse tabletop / Purvottanasana prep (posterior chain + shoulder extension)

Cue that changed it for me: move the shoulder blades, not just the arms. And if you’re getting anterior pinching, stop yanking into end-range—add stability work too. If it’s chronic, get it assessed.

Shoulder mobility days are my “slow flow + props” days 🕯️💜 I swear a strap and blocks are the real luxury.

Try:

- Cow-face arms with a strap (so elegant and effective) ✨

- Supported fish on a bolster (tiny lift, big opening) 🤍

- Puppy Pose with hands on blocks for a softer angle

Also: a grippy mat helps you stop over-gripping with the shoulders. My wrists/shoulders feel way better when I’m not sliding around 😅🧘‍♀️

For shoulder mobility in the kundalini view, we open the heart pathway and awaken the upward flow of prana.

Practice:

- Sukhasana with long deep breathing, then shoulder shrugs with breath (inhale up, exhale down) 1–3 minutes.

- Garudasana arms to release the upper back.

- “Ego Eradicator” arm position (if it feels safe in your shoulders): arms at 60°, fingers curled, breath of fire gently.

Finish with a simple mantra like “Sat Nam” to settle the nervous system. If you feel any sharp pain or dizziness, stop and return to slow nasal breathing.

Pippo

My shoulder mobility routine is: attempt Down Dog, realize I’m basically a folding chair, then lie in Child’s Pose questioning my life choices 😭🧘

But fr Thread the Needle is a cheat code. Also those “eagle arms” stretches make crunchy desk shoulders feel like they got rebooted 😂

Rina

You can improve shoulder mobility even without getting on the floor. Here are chair-friendly options:

- Seated shoulder rolls: slow and smooth, 6–8 each way.

- Seated cactus arms: elbows at shoulder height, open/close gently.

- Thread-the-needle variation: sit tall, reach one arm under the other across the body, then soften the head slightly.

- Wall-supported “puppy”: hands on the wall, step back, hinge at hips until you feel a mild stretch.

Keep it pain-free and breathe normally. If you have a history of shoulder issues, it’s wise to check with a physiotherapist or qualified instructor.

For shoulder mobility I love combining practice + a little Ayurvedic self-care. Tight shoulders often come with stress and “stuck” energy.

Poses: Puppy, Thread the Needle, gentle Cobra (Bhujangasana) to open the chest, and cow-face arms with a strap.

Supportive habits: warm sesame oil self-massage on shoulders/neck (abhyanga style, gentle), then a warm shower. And soothing teas like ginger + tulsi or chamomile in the evening to help you downshift.

Not medical advice, just a cozy routine that many people find grounding.

Ok but like… how fast can I unlock full shoulder flexion 😤🔥 I want that hands-clasped-behind-back thing ASAP lol

I’ve been doing puppy + dolphin every day. Should I do it 2x/day? Also does using a strap in cow-face arms actually speed it up or is it “cheating”? 😅

Noemi

I relate so much to the “carrying” feeling in the shoulders 🥺🌿 When my anxiety is high, my shoulders basically live up by my ears.

What helped me: very gentle Puppy Pose with a pillow, then Thread the Needle, then just lying on my back with arms in a cactus shape and slow exhale. When I focus on longer exhales, the shoulders soften without forcing.

Also: doing only 5 minutes consistently felt safer than big intense sessions. You’re not alone 💜

Tania

In the Yoga Sutras, we’re reminded that asana is “sthira sukham” — steady and easeful. Shoulder mobility work benefits from that principle: not aggressive stretching, but intelligent sensation.

Practically: poses like Adho Mukha Svanasana (Down Dog), Uttana Shishosana (Puppy), and Garudasana arms cultivate both opening and awareness. Pair them with attentive breath so you notice where effort becomes strain.

Mobility is a byproduct of consistent practice done with discernment (viveka), not force.

Brio

When I was in Bali on retreat my shoulder mobility like totally changed, no joke 😅🌴 I was doing a 7am flow daily and journaling after, it was magic.

Poses: puppy, dolphin, thread the needle, and supported fish. Also do a cute strap stretch for cowface arms.

Try making it part of your morning routine with lemon water and a digital detox, it helps so much trust me 🧘‍♀️✨ (also dont push thru pinchy pain pls)

Enzo

Which poses have evidence for improving shoulder range of motion? Any trials comparing yoga vs standard mobility drills?

Anecdotes are fine. But if there’s pinching, I’d want a clear guideline: stop at pain, assess. Shoulder impingement is not something to “stretch through.”

Lola

Aerial is honestly amazing for shoulders because the hammock supports you while you explore range 😍🪽

In a sling you can do a supported chest opener (like a floating puppy!) and gentle traction that feels soooo relieving. Also aerial “thread the needle” variations give you rotation without dumping weight into the shoulder.

If you ever get to a studio, tell the teacher you want shoulder mobility and ask for super controlled, non-flippy options. Safety first, float second 😄

Marta

Lia, you explained it so clearly, and you’re being really wise by not forcing it 💜🫶 This community has your back.

A gentle starting list that many people tolerate well:

- Cat–Cow (slow)

- Thread the Needle (support your head with a block/blanket) 😊

- Puppy Pose (keep it mild, breathe) 🌸

- Eagle arms stretch (seated or standing) 💗

And yes to listening to that “pinchy” signal—pain isn’t the goal. If it keeps showing up, it’s totally okay to ask a physio or experienced teacher to watch your alignment. You deserve to feel safe in your body 💞✨
